If you lift weights and want to add muscle after 50, two numbers decide most of the outcome: how hard you train, and how much protein you eat. The second one has been measured with unusual precision.
In 2018 Morton and colleagues published a meta-analysis in the British Journal of Sports Medicine pooling 49 studies and 1,863 participants doing resistance training with protein supplementation. Protein clearly increased gains in lean mass and strength. But the benefit flattened at roughly 1.6 grams per kilogram of body weight per day. Above that, the extra grams bought very little.
In pounds, 1.6 g/kg is about 0.73 grams per pound. A 180-pound lifter lands near 130 grams a day. A 150-pound lifter, near 109.
Why the number is higher than the official guideline
The RDA of 0.8 g/kg is a minimum designed to prevent deficiency, not a target for someone asking their body to build new tissue. Expert bodies aiming specifically at older adults already push past it: PROT-AGE recommends 1.0 to 1.2 g/kg for healthy older adults and 1.2 to 1.5 g/kg for those who are active or ill, and ESPEN published essentially the same guidance.
So 1.6 g/kg for a lifter over 50 is not an extreme position. It is the top of the expert range, which is exactly where a person doing resistance training belongs.
The per-meal rule that matters more after 50
Total protein sets the budget. How you spend it changes what your muscle can do with it. Older muscle shows anabolic resistance — a blunted response to a given dose. Reviews of the literature in older adults point to roughly 25 to 40 grams per meal, with around 2.5 to 3 grams of leucine, as the amount that reliably drives muscle protein synthesis. Twenty grams often does not clear the bar.
Notably, when researchers tested whether the spread across the day matters, it did not — as long as the daily total was adequate, an even pattern and a dinner-heavy pattern produced the same lean mass, strength and function in older adults. Serving size is the useful lever. Perfect spacing is not.

- Breakfast — 3 eggs and a cup of Greek yogurt: about 35 g
- Lunch — a 5 oz can of tuna and a cup of lentils: about 50 g
- Snack — one scoop of whey in milk: about 32 g
- Dinner — 4 oz chicken breast: about 35 g
That is four sittings, none of them heroic, all of them clearing 25 grams. The cheat sheet below covers 45 foods with the grams already worked out.
The training half of the equation
Every guideline quoted here pairs protein with resistance training, and PROT-AGE says so explicitly. Protein without a training stimulus does not become muscle — it becomes maintenance. You do not need a bodybuilding program. You need to load the big movements, two or three times a week, and add a little over time.
- Push, pull, squat or hinge, and carry something heavy.
- Two or three sessions a week, with a day between.
- Add a small amount of weight or one rep when the last set feels manageable.
- Protein on training days and rest days alike — repair happens between sessions.
